1. Child’s Pose

This lower back stretch elongates the spine and relieves tension in the lower back.

  • Kneel on the floor and sit back on your heels, extending your arms forward.

  • Place your forehead on the floor.

  • Relax and breathe deeply.

  • Hold for 20-30 seconds.

2. Cat-Cow Stretch

Cat-Cow improves spinal flexibility, which alleviates muscle stiffness.

  • Start on all fours.

  • Switch between arching your spine (cow) and rounding it (cat).

    • Cat pose should look like a startled, arched-back Halloween cat

  • Repeat slowly 8-10 times.

3. Knees-to-Chest Stretch

An easy stretch—just lie down and hug yourself!

  • Lie on your back with your knees bent.

  • Bring one or both knees to your chest.

  • Hold for 20-30 seconds and relax.

  • Repeat 2-3 times.

4. Seated Hamstring Stretch

  • Sit with your legs long in front of you.

Scientifically, yoga works by stimulating your parasympathetic nervous system (the “rest and digest” response), which helps reduce stress and improve overall health. When you move through different poses (or asanas), you're stretching and strengthening your muscles to build flexibility, as well as increasing circulation throughout your body.

But where does yoga come from? Historically, yoga has roots in ancient India, where it was practiced to achieve spiritual enlightenment. The "Eight Limbs of Yoga," outlined by Patanjali in The Yoga Sutras, offer a complete guide to living a balanced life, with physical postures (asanas) being just one part of the journey. The ultimate goal of yoga is to achieve samadhi, a state of bliss or enlightenment. However, for many people, the goal of yoga can be simplified: Many people begin yoga to round out their fitness routine, increase flexibility and mobility, as well as find more balance in their day-to-day.

  1. Cat/Cow (Marjariasana/Bitilasana) - This flowing movement between two poses helps warm up the spine and alleviate back pain. It’s a great way to begin your practice.

  2. Downward-Facing Dog (Adho Mukha Svanasana) - This full-body stretch strengthens the arms, legs, and core. It also helps improve hamstrings and calves' flexibility while relieving back tension.

  3. Cobra (Bhujangasana) - A gentle backbend that stretches the chest and shoulders while strengthening the spine—excellent for those who sit for long periods.

  4. Mountain Pose (Tadasana) - This foundational pose helps improve posture and balance while teaching you to ground yourself and focus on your breath.

  2. Start with Breath. Begin your routine with a few moments of deep breathing to center your mind.

  3. Warm Up. Start with gentle movements like Cat/Cow to warm up the spine and loosen tight muscles.

  4. Incorporate Strength. Add standing poses like Warrior 1 and Mountain Pose to strengthen the legs and core.

  5. Stretch It Out. Use poses like Downward-Facing Dog and Bridge Pose to stretch your body deeply.

  6. Cool Down. Finish with Child’s Pose or a seated meditation to calm the mind and relax the body.

Here are the most frequent yoga mistakes and how to sidestep them:

  • Not bringing your own gear. Always bring essentials like a yoga mat, towel, and water bottle. Many studios or gyms will provide equipment, but having your own ensures you’re comfortable and ready to go. Plus, it helps avoid any hygiene concerns.

  • Practicing on a full stomach. Practicing yoga right after a meal can make you feel sluggish and even uncomfortable, especially in twisting or inverted poses. It’s best to wait an hour or two after eating before starting your practice.

  • Holding your breath. Breathing is central to yoga. Many beginners get so focused on holding a pose that they forget to breathe. Remember, your breath should flow naturally throughout the practice, guiding you from one pose to the next.

  • Forcing yourself into a pose. Yoga is not about pushing yourself to the limit. In fact, several historical teachers say you should only move to about 80% of your ability. Trying to force your body into a difficult pose can lead to injury. Instead, listen to your body, move at your own pace, and accept that flexibility and strength will improve over time. It’s a yoga practice, not yoga perfect!

  • Not asking for help. If you’re unsure of a pose or need help with form, don’t hesitate to ask the instructor for guidance. Proper alignment is crucial for avoiding injury and getting the most out of your practice.

While there are many styles of yoga, only a few are ideal for beginners who want to ease into the practice. Let’s look at three accessible options to start with:

Hatha Yoga 

Hatha yoga is a great starting point because it's a catchall term for any physical yoga that combines postures and breathwork. In Western yoga, Hatha has become its own style, focused on slow, deliberate movements that you may have come to associate with your first thought of yoga. These movements are great for getting both a broad workout and focused exercise, depending on your goals. It's perfect for beginners to learn the basics since it teaches in a calm, structured way.

Restorative and Yin Yoga 

Yin Yoga involves long, deep stretches that target the body's connective tissues, such as the fascia, ligaments, and joints. You’ll hold floor-based poses for several minutes, using your breath to sink deeper into the stretch. Flexibility and relaxation are the aims of yin yoga. 

Restorative Yoga is all about complete relaxation. With props like bolsters and blankets, the body is fully supported, allowing you to release tension without effort. Poses are held for 10 minutes or more, and the goal is to rest, not stretch. This style is perfect for relieving stress.

Iyengar Yoga 

Iyengar Yoga is another beginner-friendly style developed by B.K.S. Iyengar. It’s known for its focus on alignment, precision, and the use of props like chairs, blocks, straps, and bolsters. Iyengar yoga teaches you to move mindfully and hold poses longer than in other styles, which can be physically challenging. The use of props makes Iyengar yoga accessible to anyone, even those with injuries or physical limitations.

What is the Standing Calf Raise? 

A standing calf raise is a simple, low-impact exercise aimed at strengthening your lower-leg muscles, particularly your calves and ankles. It involves lifting and lowering your heels, while in a standing position, giving your muscles a beneficial workout that helps with daily function. Standing calf raises are just one type of calf raise, and can be performed on the ground or an elevated surface. This exercise, like any calf raise, can be modified depending on your specific fitness needs and goals.

The Benefits of Standing Calf Raises for Beginners

Some think calf raises are merely just to build strength, and while the standing calf raise is great for that, there are many other benefits. These include:

  • Strengthens Calf Muscles. The obvious one, but still worth a mention. Calf raises work the upper and lower part of your calf muscles. They improve ankle strength and stability and, in turn, are good for walking, running, and other fun activities.

  • Enhances Athletic Performance. Want explosive power? Then you need strong, athletic calves. Many sports require good calf strength. 

  • Reduces Risk of Injury. Anything that stresses the lower legs can increase the risk of injury. The calf raise strengthens and stabilizes your ankle muscles, helping prevent sprains and strains.

  • Improves Balance and Coordination. The standing calf raise forces you to balance. Balance exercises prevent falls or injuries in exercise and daily life.

How to Do a Standing Calf Raise: Step-by-Step Guide

The standing calf raise is a great exercise for beginners, but it can still be tricky! Some equipment is valuable, like a step-up or a chair for balance. While you can find a way to make this work at home, every PF location provides free equipment to focus on your workout instead of worrying that you’ll have what you need.

The standing calf raise may be a pretty straightforward exercise, but to maximize benefits and avoid injury, it’s pivotal you follow the correct form:

1. Set Up

Stand on a raised surface with the balls of your feet on the edge and your heels dangling off. If you need to, grab a stable surface for support.

2. Starting Position

Spread your feet hip-width apart. Keep your knees slightly bent to target those lower leg muscles and get a deeper workout. Put your weight on the balls of your feet, so when your heels drop below the surface, you are fully stretching those muscles. 

3. Lifting Motion

With your body weight still in the balls of your feet, raise your heels as high as you can. Straighten your legs but don’t lock your knees to maintain flexibility. 

4. Peak Position

Keep your calves raised for 2-3 seconds. This lets your calf muscles fully contract and focuses on controlled movement. 

5. Lowering Motion

Very slowly, lower your heels to the starting position beneath the edge of the step. 

6. Repeat

You should feel the burn soon, but just in case, perform 8-12 repetitions for 3 sets. 

Common Mistakes to Avoid with Standing Calf Raises

Calf raises are an exercise like any other, so improper form can reduce the effectiveness and increase the risk of injury. 

Avoid common mistakes like:

  • Bouncing at the Top or Bottom. Too much momentum is detrimental to this movement. Instead, focus on slow and controlled movements–this engages the muscles the right way. 

  • Not Using a Full Range of Motion. Lower your heels below the step and raise them to your maximum height to fully engage your calves.
